What Is the Upper/Lower Split?
An upper/lower split alternates one session for your upper body (chest, back, shoulders, arms) with one session for your lower body (quads, hamstrings, glutes, calves). Unlike a body-part split that trains chest on Monday and back on Tuesday, every workout here is a full half of your body. It also differs from a push/pull/legs routine, which splits by movement direction rather than body half; upper/lower needs just two session templates and gives the bench and squat more weekly practice.
The appeal is twofold:
- Frequency without fatigue. Each muscle gets hit twice weekly, supporting both strength and size, while each session stays manageable.

Lower C typically leads with a hinge (RDL or trap-bar deadlift) plus glute and calf volume, since squats already had two sessions. How to Progress: Weight, Reps, and Rest
The split only works if the load on the bar goes up over time. Progressive overload is the main driver of both strength and size; here is how to structure it.
Double Progression
The simplest scheme for the rep ranges above. Pick a weight you can lift for the bottom of the rep range, then:
- Add reps set by set until you hit the top of the range.
- Add weight, dropping back to the bottom of the range.
- Repeat.
Example: 3 sets of 8-10 on the incline dumbbell press, starting at 24 kg for 8, 8, 8; push to 9s and 10s over the next weeks, then 8s with 26 kg, and repeat. Every session has one target: beat last week’s logbook entry.
Adding Weight and Reps
Use small, honest jumps: 2.5 to 5 lb (1 to 2.5 kg) on upper-body lifts, 5 to 10 lb (2.5 to 5 kg) on lower-body lifts. If you cannot hit the bottom of the rep range with the new weight, you added too much; drop back and add reps first. On isolation moves, adding a rep or two beats adding plates.
Rest Periods
Rest is a training variable, not wasted time. On heavy compounds (squat, bench, deadlift), take 2 to 3 minutes between sets; research shows rests over 2 minutes maximize strength gains in trained lifters, largely because set quality stays higher.5 Beginners do fine with 60 to 120 seconds, and isolation work needs only 60 to 90.5 Do not cut rests so short that weights drop from set to set.
How Hard Should Each Set Be?
Leave a rep or two in reserve on strength days and come within a rep or two of failure on hypertrophy sets. Failure is not required: a meta-analysis found no overall strength or size difference between training to failure and stopping short, with a small hypertrophy edge for failure only in already-trained lifters.6 Going to failure on every set of a 5-day split will bury you in fatigue, so reserve it for the last set of an isolation exercise. Who Should Use the Upper/Lower Split?
The upper/lower split suits most lifters and shines for three groups: busy intermediates, since four focused days beat scattered sessions; anyone chasing strength and size together, because twice-weekly frequency means frequent compound practice; and lifters coming from once-a-week bro-splits.
It’s less ideal if you can only train two days and want maximum per-muscle hypertrophy, where a full-body approach often wins, or if one weak point needs heavy isolation work.
Common Mistakes and How to Fix Them
- Running Upper B identical to Upper A. Keep the A/B differences, or swap exercise alternatives between sessions.
- Cramming in extra exercises. Four quality lifts per muscle beat eight mediocre ones; past 75 minutes, trim isolation work.
